How much protein do you need per day
There are two opposing figures regarding protein: the official recommendation of about 0.8 grams per kilogram of body weight and sports recommendations that are two to three times higher. Both are correct because they answer different questions—"how much is needed to avoid a deficiency" and "how much is needed to maintain muscle." The difference between these questions is the essence of the topic.

The lower limit is a reference value established by expert bodies. The EFSA reference values summary provides a population-based intake for adults of about 0.83 g per kilogram of body weight per day. This is the amount at which almost all healthy adults avoid deficiency, rather than an optimum for someone who is training and losing weight.
The upper limit is derived from a different type of research. A meta-analysis of 49 studies with 1,863 participants showed that fat-free mass gains from strength training stop increasing at a total protein intake of about 1.6 g per kilogram per day. Beyond that, adding more protein does not affect the result.

Why more protein is needed during weight loss
In a calorie deficit, the body draws the missing energy not only from fat. Part of it is covered by muscle protein, and the deeper the deficit, the more noticeable this portion becomes. Sufficient protein intake combined with strength training shifts the balance in favor of fat.

Second, it is worth noting that protein provides the greatest satiety among the three macronutrients and the highest thermic effect — more energy is spent on digesting it than on digesting fats and carbohydrates. The magnitude of this effect is modest, a few dozen calories, and it cannot replace a deficit.
Whether to calculate based on weight or a "norm"
Calculating based on current body weight is accurate for a person without significant excess weight. With significant excess weight, tying it to total mass overestimates the result: adipose tissue requires almost no protein. In such a case, it is more reasonable to calculate based on the target weight, or height in centimeters minus one hundred, taken as an estimated fat-free value.
Example: A person weighing 110 kg with a height of 175 cm: based on total mass, it would be 176 g of protein per day — this is a lot and difficult to achieve. Based on a target of 75 kg, it comes out to about 120 g, which is achievable.
How much protein is in common foods

There is one common trap here: reference values are often given for the dry product, but it is eaten boiled. Dry buckwheat contains about 12 g of protein per 100 g, while boiled contains four times less because it has absorbed water. The same applies to grains, pasta, and legumes.
How to reach the target if you are struggling
- Distribute across meals. Getting 120 g at dinner is difficult; 30–40 g per meal is a standard task.
- Start with breakfast. This is where most people have almost no protein: porridge with water, toast, fruit. Eggs, cottage cheese, or yogurt close this gap.
- Look at density, not just "protein content." A product with 20 g of protein and 300 kcal per 100 g is more useful for this task than one with 10 g of protein and 400 kcal.
- Count plant-based protein too. Legumes, grains, and bread provide a significant portion of daily protein, even though they are not usually considered a primary protein source.
- Supplements are not mandatory. Protein powder is a convenient form of regular milk protein, not a separate product with unique properties; there is an article about this on sports supplements.
What is known about excess
Expert bodies have not established an upper limit beyond which protein is proven to be harmful to a healthy person. At the same time, there is no point in exceeding about 1.6 g per kilogram for the sake of muscle — gains stop there, and protein takes up space in the diet, displacing other foods.
