Macro ratio: where percentages come from and what to change first

Proportions like "30/30/40" look like an optimal formula someone has discovered. In reality, expert bodies set wide ranges, and trials where people were randomized into different proportions find almost no difference between them. The order of actions is therefore different: first protein based on weight, then the lower limit for fats, and carbohydrates as the remainder.

What numbers actually exist

The EFSA reference values summary for adults provides intake ranges: carbohydrates at 45–60% of energy and fats at 20–35% of energy. Protein is defined differently: not as a percentage, but as an amount per kilogram of body weight—0.83 g/kg per day as a population reference intake.

This distinction is the key to the entire topic. Protein is tied to the body, while fats and carbohydrates are tied to the caloric content of the diet. Therefore, the breakdown is not chosen as a "scheme" but is assembled: first, what is specified in grams per kilogram, then the rest.

What comparisons of proportions have shown

Proportions were compared in two large randomized trials.

The POUNDS LOST study: participants were assigned to four diets with different proportions of fat, protein, and carbohydrates. By 6 months, all groups had lost an average of about 6 kg, after which weight began to return; by two years, the differences between diets with 15% and 25% protein, and 20% and 40% fat, were within tenths of a kilogram.

The DIETFITS study: 609 people, 12 months, healthy low-fat diet versus healthy low-carbohydrate diet. The actual breakdowns differed significantly—48% vs. 30% carbohydrates and 29% vs. 45% fat—but the weight change was −5.3 kg vs. −6.0 kg: a difference between groups of 0.7 kg with an interval of −0.2 to 1.6.

The conclusion is not that proportions do not matter at all. It is that on a one-year scale, the difference between reasonable breakdowns is smaller than the difference between "following" and "not following" the plan.

How to assemble your own breakdown

  1. Protein — based on weight. 0.83 g/kg is the minimum to avoid deficiency; for weight loss and training, the target is higher, around 1.4–1.6 g/kg. Details are in the article on protein intake.
  2. Fats — not below the lower limit. 20% of calories; below this, you enter a range where the absorption of fat-soluble vitamins and the taste of food suffer. Analysis is in the article on daily fat intake.
  3. Carbohydrates — everything else. They are the flexible part: their share is adjusted based on activity levels, habits, and tolerance.

Example for 1800 kcal at a weight of 70 kg. Protein at 1.5 g/kg is 105 g, which is 420 kcal. Fats at 25% is 50 g, which is 450 kcal. The remaining 930 kcal is divided by 4—approximately 230 g of carbohydrates. In percentages, this resulted in 23/25/52, and this is a normal breakdown, even though it does not resemble any "scheme" from the internet.

When proportion really matters

Three mistakes that make percentages ineffective

Calculating percentages from a "norm" rather than from what is actually eaten. A breakdown only makes sense in conjunction with actual caloric intake: 30% fat from 1600 kcal and from 2600 kcal is 53 g and 87 g, respectively.

Chasing tenths of a percent. A spread of 5 percentage points changes nothing, and the accuracy of counting in everyday life is lower: the margin of error is discussed in the article on counting errors.

Fitting foods to percentages. A breakdown describes a diet, it does not replace it. It is easier to calculate once what you get from your usual food and adjust for what is missing—usually protein at breakfast.

Most often, this is because percentages are calculated based on the target intake rather than what was actually consumed. The same percentage of fat at different caloric levels represents a different number of grams.
